I love cable & row machines for that ultimate back pump! Here's what a typical back workout looks like for me. If you don't have this equipment, I make suggestions for substitutions. This was from my Summer Bodies workout series
A. Warm-up
3 sets
Plank jacks x 20 reps
Superman lifts x 10 reps
Inchworm push-ups x 5 reps
Band pull apart x 20 reps
B. 4 sets
B1. Barbell bent over rows
1 x 20
1 x 15
1 x 12
1 x 10
Rest 1 minute between sets
*Increase in weight each set
**Sub with dumbbells if preferred
C. 3 sets
C1. Lat pulldown x 12 reps
Rest 45 seconds between sets
*sub with a band or perform assisted pull-ups if you don’t have this equipment
D. 3 sets
D1. Cable rope pullover x 10 reps
D2. Cable row high row x 10 reps
Rest 30 seconds between sets
Sub with a band if you don’t have a cable machine.
E. 3 sets
E1. Chest supported machine row x 15 reps
*Note, if you don’t have this machine, sub with dumbbell rows (preferably with chest supported on an incline bench)
Rest 45 seconds between sets
F. 4 sets
F1. Upper back dumbbell tri-set
A1. Seated rear delt raise x 15 reps
A2. Seated dumbbell rows x 12 reps
A3. Band pull aparts x 15 reps
Rest 1 minute between sets
