- Support upper back on a bench and the dumbbell on the top of your thighs 
- With both knees bent to 90 degrees 
- Lower your glutes to the floor and press back up to starting
- Increase the weight with each set

Dumbbell Hip Thrust

- Start by placing the bar on your upper back right around your mid trap

- Walk your feet slightly in front of you and find a stance of feet that feels best for you

- Lower yourself into a squat by hinging at the hips and bending at the knees

- Drive through the heels of your feet to bring your body back upright 

- Increase your weight with each set

Smith Machine Squat

- Start with the barbell on your upper back
- Step back with the first foot and lower down until knees are 90 degrees
- Repeat on the opposite side

Smith Machine - Barbell reverse lunges

Start by holding a plate on your chest or a dumbbell on an incline bench

Press the weight straight up while focusing on working through the chest and triceps

Keep a slight bend in the elbows to ensure joint safety

Plate Incline Bench Chest Press

- Chin and chest up 
- Focus on pulling through your elbows and not allowing your arms to overpower

Assisted pull-ups

- Begin with hands on the bars and kneeling in the pad
- Lower down until your arms are bent to 90 degrees
- Extend elbows to lift back up

Assisted dip machine

Grab kettlebells, plates or dumbbells to hold in between your legs for a row.

Position yourself in a sumo stance, sending the hips back and keeping your chest parallel with the ground. The back is neutral and straight (stick that booty out!!) Brace your core.

Row one side up at a time and alternate. Perform 12 reps on each side.

Sumo Stance Bent Over Row

Start by bracing your core and standing upright with dumbbells held at your sides

Keep your upper arm tight by your sides as you curl the dumbbells by bending at the elbows bringing your forearms up to your shoulders

From here, press the dumbbells up overhead. Keep a neutral grip throughout the entire movement.
