GOAL
Focus on the bicep squeeze and shoulder blade retraction 

DETAILS
1. Set machine weight, the heavier weight, the easier. 
2. Externally rotate your shoulders and retract the shoulder blades. 
3. BEGIN the rep retracting your shoulder blades and squeezing your biceps. 
4. Focus on pulling with biceps and upper back.
5. Squeeze, release slowly.

Assisted Chin Up

GOAL
That shit look funny bruh. Build a defined, started upper chest and shoulder to look stronger, more defined with confident posture 

1. Pick appropriate weight. The heavier, the easier. 
2. Extend arms at top to begin. 
3. Initiate by pushing the chest forward. 
4. Hit the right triangle and squeeze the chest and triceps to rise.

Max out

GOAL
Hammer the forearms + biceps at the same time 

DETAILS
1. Proud chest. 
2. Squeeze biceps with palms up. 
3. Turn dumbbell at top of movement. 
4. Lower slowly. Pushing the elbow forward. 
5. Slow and controlled.

Dumbbell Zottman Curl

GOAL
Focus on targeting that brachialis to contribute to arm thickness more so than just your biceps #SecretSauce

DETAILS
1. Begin the rep with a neutral/hammer grip and fully stretched arm. 
2. Elbow should be slightly in front of your hip, putting more stress on the bicep. 
3. Contract your bicep to raise the weight to your elbow. Curl slowly and focus on the squeeze. Relax the shoulder and just squeeze blood into your bicep.

Pro-Tip: Elbows don't flale, chest isn't overly activated, and you aren't rotating the weight at all. Straight up, straight down.

Hammer Curls

GOAL
This move will elevate every shirt you own. Making those arms irresistible to every human with eyes.

DETAILS
1. Grab a dumbbell in one hand. 
2. Stand tall, ribs tucked. Pretend your elbow is glued just outside your ribcage
3. Actively curl the weight across the chest, keeping the Right Triangle in your elbow. 
4. Think to push the weight back down with your tricep.
5. Repeat. Each rep squeeze that bicep like you're making lemonade.

- Wrist Neutral

Across the Chest Curls*

GOAL
A lil twist to the skull crushers - finish with the palm forward + keep the elbows more behind your chin #Crushed

DETAILS

1. Lay flat on a bench, with a dumbbell in each hand.
2. Keep your palms facing each other and bend at the elbows so the dumbbells go toward your head, keeping your hands far enough apart that the dumbbells go to your ears.
3. Wrists are neutral and not getting broken by the weight.
4. Extend by squeezing the tricep + twist so your palm is forward.

Note: you can do this on the floor if you don’t have a bench.

Dumbbell Skull Crushers w a Twist

Blood Flow

GOAL Target short head of the bicep for that width + peak — aka arms that actually fill out a T-shirt.

DETAILS
1. Sit down on a flat bench with the EZ bar in hand, palms up [supinated grip], resting the bar across your thighs.
2. Get a proud chest proud with shoulders rolled back. 
3. Curl the bar up while keeping your elbows glued to your sides — don’t let them drift forward.
4. Focus on squeezing the biceps hard at the top, then control the way down like you’re resisting temptation.
5. Keep tension — don’t let the bar rest fully back on your thighs between reps.

EZ-Bar Lap Curl

GOAL
Tricep sculptor…just keep those elbows in place 

DETAILS
1. Lay on a flat or incline bench, with an EZ-Curl bar in your hands.
2. Grab the EZ-Curl bar and extend overhead. With elbows by chin, lower the bar slowly to behind forehead.
3. Squeeze your triceps to extend the weight up. 
4. Keep your elbows and shoulders in place. 
5. Pause at top and then repeat.

EZ Bar Skull Crushers

GOAL
Tricep crusher 

DETAILS
1. Sitting on an upright bench or slightly upright, grab a dumbbell. 
2. Lower behind with elbows tucked. 
3. Squeeze triceps to raise. 
4. Slow negative, strong squeeze. 

CUES
- Elbows Close
- Stretch

Overhead Dumbbell Tricep Extension

GOAL
Squeeze those triceps until they look like horseshoes 

DETAILS
1. Lean over your knees.
2. Retract and depress your shoulder blades. 
3. Squeeze from your triceps to extend. 
4. Get an extra squeeze by thinking of extending the pinky towards the wrist. 
5. Come back to a right Triangle aka 90 degree bend.

Dumbbell Tricep Kickback

GOAL
Sitting your ass down while doing the best thing on earth #Curling

DETAILS
1. Sit on a bench or chair. 
2. Shoulder are back. 
3. Squeeze from your bicep and push your elbow forward as you curl. 
4. Lower slowly. 
5. Burn out and you can do single arm curls until failure.

Seated Bicep Curl

GOAL
Michelin man maker. Use this as mainly a drop set 

DETAILS 
1. Grab a dumbbell. 
2. Palms facing up. 
3. Squeeze your biceps to lift up 
4. Elbows go out. 
5. Try not to shrug too much. 
6. Lower slowly.

GOAL
Anti-cankle life - I got thick ankles so I need to do extra. 

DETAILS
1. Sit tall with appropriate weight.
2. Hang heels on edge of platform. 
3. Begin by fully stretching the heel down.
4. Pause. Squeeze calves up to raise on tippy toes. 
5. Slowly lower to full stretch. Repeat. 
6. Do pulse reps to hit failure.

Seated Calf Raise

GOAL
Strengthen the lower abs for supreme injury prevention, lifting strength and pelvic control #PelvicStrong

DETAILS
1. Don't let yourself swing around. Slow and controlled is the name of the game.
2. Jump up and hold onto to a bar. Retract your shoulders and externally rotate that shit. 
3. Stack your body in a perfectly straight line, abs crunched, butt squeezed, and toes pointed.
4. Begin the rep by lifting the toes up to hip level. 
5. Actively crunch your abs while keeping your hips under your shoulders, don't let the hips tuck back behind your body. 
6. On the descent, control the negative and pray to the ab Gods to power you through at least 10 reps.

Hanging Leg Raise

GOAL
Build ab strength relative to your body weight 

1. Start in supine position.
2. Arms extend overhead.

5. Rock in this position minimizing movement at the hip and shoulder.
