Most people forget their shoulder blades are supposed to move.
Back day isn’t about yanking.
It’s about learning to elevate → retract → depress.

Stretch up. Pull down. Elbows lead.

The width will follow.

[Mechanics]: Pull Ups

GOAL
Wider back for a tighter waist and strong look

DETAILS 
1. Grab the pull up bar with arms fully extended and externally rotate your shoulders, think of showing your armpits forward. 
2. Begin by retracting your shoulder blades back to initiate the movement and follow through by squeezing your elbows down towards your hips. 
3. Keep your sternum up towards the ceiling and squeeze your armpits hard. 
4. Try to get chin over bar, exhale and lower slowly.

Wide Grip Pull Up

GOAL
Build a chest that fights back and bulletproof those serratus muscles your body forgot existed

DETAILS
1. Use parallet bars if you have for a deeper negative. 
2. Lower yourself slow, squeezing your shoulder blades as you go down. 
3. Press up hard, and at the TOP, push even further. Round your upper back, push the ground away from you like it personally offended you. That extra push is the protraction.
4. You should feel your shoulder blades spread apart at the top, round the lower back as well to hit a hollow rock position 
5. Reset the shoulder blades on the way down, let them squeeze back together naturally as your chest opens up.
6. Exhale on the push and protraction, inhale on the way down.

CUES
- Round Shoulder Blades at Top 
- Round Lower Back at Top 
- Hollow Rock at Top

PRO-TIP
Slow it down to a 3 count on the way down and hold that protraction at the top for 2 seconds.

Serratus Push Up

Max Out

GOAL
You're only as good as your weakest arm. Unilateral pressing to develop strong pecs, shoulders, and triceps 

DETAILS
1. Start sitting upright on a bench. Dumbbell on each knee with a 90 degree elbow.
2. Use your knee to hike the weights up to your chest height as you lay back on the bench. 
3. Immediately press out of the first rep, that may be the trickiest part.
4. Elbows are 45 degrees angle your body and you got that right triangle in yo elbow. 
5. Control the weight as it descends. Lower elbows to parallel or just below for happy shoulders and strength building.
6. As you're pressing up, squeeze the chest.  
7. Wrist is directly over elbow. And wrist is neutral.

Dumbbell Bench Press

GOAL
Get some shape to your upper body and improve your shoulder function 

DETAILS
1. Knees are slightly bent, hand grip can vary but usually right inside the shoulder is optimal. 
2. With the weight at your hips, begin pulling by leading with your elbows. Get the elbows up towards your ears and the weight will follow.
3. Keep that bar close to your body. 
4. As you pull, you can shrug up to target the traps as well. 
Pro-Tip: I prefer not wrapping my thumb around the bar aka less internal rotation.

Barbell Upright Row

GOAL

Alternating Dumbbell Bench Press

GOAL

DETAILS

Dumbbell Upright Row

Isolation.

GOAL
Isolate the chest for confident posture and a striated chest

DETAILS
1. Set cables to shoulder height.
2. Begin by taking a lunge stance. 
3. Proud chest, slightly bend elbows, and externally rotate your shoulders.
4. Start with handles touching together and squeeze your chest as hard as possible. 
5. Slowly release and lower back. Keeping elbows slightly bent and the tension in the chest.
6. Squeeze the handles back together. 
7. Don’t overpower with your shoulders. Aka don’t shrug.

- Squeeze from Your Chest

Cable Chest Flys

GOAL
Athletic advantage, injury prevention and oblique shredder

DETAILS
1. Set up a cable to the lowest height [note you can also set to shoulder height or above for other angles]. 
2. Grab the end with both arms extended. 
3. Start with shoulders, hips, and feet square/straight forward. 
4. Rotate the torso away from the anchor point, keeping the hips square. 
5. Then, chop that wood by rotating torso towards your hip and slightly towards the ground.
6. Squeeze abs & exhale. Return slowly to start position. Repeat. 

Pro-Tips: Ribs are tucked and you compress/crunch your abs a little. Back foot pivots as you chop. Hips can rotate or stay stationary, whichever gives you a better ab squeeze.

Wood Chop

GOAL
Ab ripper X 

DETAILS 
1. Pulley is set to shoulder height. 
2. When arms extended, the handle should be in line with the cable. 
3. Begin by bracing your core. 
4. Squeeze glutes. 
5. Rotate from side to center. 
6. Move from core to initiate movement.
