If you’re feeling pull-ups in your biceps instead of your back, it’s likely you’re skipping key mechanics—like scap retraction, lat engagement, and proper pulling cues.
This version helps you fix that. It’s lighter, more controlled, and gets you used to pulling with your lats. Bonus: it might just help you land your first real pull-up.

DETAILS: Jumping Pull-Up (Low Bar or Box)

1. Set a bar where you can hang with knees at 90°.
2. Externally rotate shoulders aka show your armpits. 
3. At a full stretch begging by retracting your shoulder blades.
4. Start the pull by driving elbows toward your hips.
5. Focus on your lats. Not your arms. Pinch the pit.
6. Chin clears the bar. Lower SLOW!
7. Use your legs to help. As much or as little as needed.

- Wear black. Always.

Jumping Pull Up

GOAL
Wanna do dips but bodyweight is too hard? Here’s the solution. So so good. 

1. Lower a dip bar so the bar is below your rib cage. 
2. Set a position where your feet are on the ground. Use box if needed. 
3. Get deep in the bottom position with right triangle elbow, shoulders back and down + chest forward. 
4. Use your legs to push up and stay learning forward to squeeze chest. 
5. Squeeze at top, hold your bodyweight and lower slowly. 
6. Reset deep in bottom position with feet on ground. Repeat.

GOAL

GOAL
Tricep sculptor…just keep those elbows in place 

DETAILS
1. Lay on a flat or incline bench, with an EZ-Curl bar in your hands.
2. Grab the EZ-Curl bar and extend overhead. With elbows by chin, lower the bar slowly to behind forehead.
3. Squeeze your triceps to extend the weight up. 
4. Keep your elbows and shoulders in place. 
5. Pause at top and then repeat.

EZ Bar Skull Crushers

Heavy Circuit

GOAL
Use gravity and eliminate momentum to blast those muscle fibers to shreds #Shredz

DETAILS
1. Grab those dumbbells in each hand, lay chest forward on an incline bench and scoot up to where you get a good strong position at the top. 
2. While straddling the bench, let the weight pull your arms to a dead hang. Twist your palm face down. 
3. Begin to curl the weight up, only hinging at the elbow.
4. Use your spidey focus to keep the elbow directly below the shoulder and not letting that fucker creep back. Don't shorten the range by pushing the elbow back behind your shoulder. 
5. Now squeeze that ish.

Beware: Beware of web-like material squirting out of your wrists after these curls. So worth it.

Reverse Spider Curls

GOAL
Use gravity and eliminate momentum to blast those muscle fibers to shreds #Shredz

DETAILS

1. Proud chest & close grip on bar. 
2. Externally rotate. 
3. Squeeze between your shoulder blades as you lower the bar. 
4. Lower below sports bra or nipples with elbows close to body. 
5. Right triangle in elbow. 
6. Exhale and press up.

Close Grip Bench Press

Spider Curl Variations

Let’s talk about overhead triceps—
→ Elbows slightly forward
→ Shoulders down and back
→ Control the stretch and the press

Bonus cue: If your neck is doing more than your triceps, we need to talk.

[Mechanics]: Overhead Tricep

GOAL
Extreme resistance to build those triceps 

DETAILS
1. Stagger your legs in lunge stance. 
2. Grab a rope overhead. 
3. Keep elbows close to head. 
4. Extend up by squeezing your triceps. 
5. Flex wrists out. 
6. Exhale and keep a proud chest. 

Pro tip: go light until you feel slow and controlled reps. 

If you experience pain, do regular rope push downs.

Overhead rope extension

GOAL
Focus on targeting that brachialis to contribute to arm thickness more so than just your biceps #SecretSauce

DETAILS
1. Begin the rep with a neutral/hammer grip and fully stretched arm. 
2. Elbow should be slightly in front of your hip, putting more stress on the bicep. 
3. Contract your bicep to raise the weight to your elbow. Curl slowly and focus on the squeeze. Relax the shoulder and just squeeze blood into your bicep.

Pro-Tip: Elbows don't flale, chest isn't overly activated, and you aren't rotating the weight at all. Straight up, straight down.
